How Metabolism Actually Works (It's Not Just 'Slow')

Metabolism isn't one number, it's four

When people say "metabolism," they usually mean BMR — basal metabolic rate, the energy your body burns just existing. Breathing, circulating blood, keeping your organs running, regulating temperature. If you stayed in bed all day, this is what you'd burn.

But BMR is only part of the picture. What you actually burn in a day — your TDEE, or total daily energy expenditure — is BMR plus three other things:

BMR is usually the biggest single chunk, but NEAT is the one that swings the most from person to person and day to day — and it's largely invisible. Two people who look similar on paper can have very different TDEEs simply because one of them paces during phone calls and the other doesn't.

"Slow metabolism" is real, but it's not usually the reason

Metabolism does vary between individuals. That part is true. What's exaggerated is how much and why. The idea that some people effortlessly burn calories while others' bodies barely burn anything, even at rest, isn't well supported — most people's BMR, when adjusted for body size and composition, lands in a fairly predictable range of each other.

The bigger levers aren't mysterious or genetic-lottery stuff. They're:

Body size. A bigger body — more tissue to maintain — burns more at rest, full stop. This is the single biggest predictor of BMR between two random people.

Muscle mass. Muscle is metabolically active tissue; it costs energy to maintain even when you're not using it. Someone with more muscle burns somewhat more at rest than someone the same weight with more fat mass. This is real, but it's also why the "just build muscle and eat whatever" advice overpromises — the effect is meaningful over months and years, not dramatic overnight.

Age. Metabolic rate does decline with age, but a lot of that isn't aging itself — it's the muscle loss and activity decline that tend to come with it. Someone who stays active and keeps their muscle mass up ages very differently, metabolically, than someone who doesn't.

Sex and hormones. On average, differences in body composition between men and women explain a lot of the BMR gap people attribute to sex alone. Thyroid conditions and a handful of other medical issues can genuinely tank metabolism, but they're diagnosable — not a silent explanation for everyone who struggles with weight.

What's mostly not a big factor, despite the myths: eating too little occasionally "damaging" your metabolism long-term, small meal-timing tweaks, or specific "metabolism-boosting" foods. These effects, if they exist, are tiny compared to the levers above.

Why this matters for how you eat

The practical consequence of all this is less exciting than an influencer wants it to be: your calorie needs are mostly a function of how big you are, how much muscle you carry, how old you are, and how much you move — not a fixed trait you either won a genetic lottery for or didn't.

That's actually good news. It means:

  1. Adding muscle over time genuinely does raise your baseline, even if slowly.
  2. Non-exercise movement — the NEAT piece — is worth more than people give it credit for, because it's the part of your daily burn you have real, ongoing control over.
  3. If your weight isn't moving the way your calorie math says it should, the more likely culprit is that the calorie math is off — estimated portion sizes, unlogged bites, restaurant meals with more oil or sugar than expected — not that your metabolism is secretly broken.

That last point is worth sitting with. Formulas like BMR equations give you a reasonable starting estimate, but they're population averages, not a readout of your specific body. The only way to know what you actually burn is to track your intake and your weight trend over a few weeks and see what the data says.
